What to do when you only have fifteen minutes
Lack of time is the most common reason people give for not training, and the usual response to it is either a guilt trip or a gimmick. The research says something more useful and slightly surprising: the first few sets do most of the work, and the thing most people cut to save time is the one thing they should protect.
The short answer
Fifteen minutes is worth doing. Keep the load heavy, keep the rest long, and delete work from the end of the session rather than speeding up the middle of it. Almost everything else is negotiable.
Most of the benefit arrives early
The dose-response curve for resistance training is not a straight line. It is steep at the bottom and nearly flat at the top, which means the difference between nothing and a little is far larger than the difference between a lot and slightly more.
For strength the curve flattens faster still. The same analysis found gains stop being consistently detectable somewhere past about five weekly sets per muscle. That is not an argument for training less. It is an argument that a person with fifteen minutes is not choosing between a good workout and a bad one. They are choosing between a worthwhile workout and none.
The 2026 American College of Sports Medicine overview, which pulled together 137 systematic reviews and more than 30,000 participants, puts it more plainly than we could: the most meaningful gains come from moving from no resistance training to any resistance training.
Splitting the week costs nothing
If three short sessions are all you can manage, you are not accepting a worse version of one long session. A meta-analysis of 25 studies found that training frequency does not meaningfully change muscle growth once weekly volume is matched. Same sets, spread differently, same result. For strength, more frequent sessions came out mildly ahead.
The catch worth knowing: when studies did not equate volume, higher frequency won. That is because more sessions usually means more total sets, and it is the sets doing the work. Splitting the week helps if it gets more work done. It does not help if you simply divide the same session into fragments.
Do not cut your rest periods
This is the important part, and it is the opposite of what almost everyone does. Shortening rest feels like the obvious way to compress a session. It does not compress anything. It quietly removes reps.
The decisive experiment came later. A 2022 trial ran four conditions for ten weeks, including short rest with extra sets added to restore the lost volume, and long rest with volume deliberately capped. Quad growth came out at 13.1% for long rest, 12.9% for short rest with the volume put back, 6.8% for short rest, and 6.6% for long rest with volume capped.
Read that ordering again. The results sort perfectly by how much work was completed and not at all by how long anyone rested. Rest is not doing the growing. Volume is. Rest is simply what allows you to produce volume, so cutting it is a way of doing less work while feeling busier.
One historical note, since it explains why so much old advice says the opposite. The familiar "30 to 90 seconds for hypertrophy" guidance was built on the idea that short rest spikes growth hormone and testosterone, and that this drives muscle growth. That hypothesis has since been tested directly and does not hold. Nobody should still be selling short rest as anabolically superior.
The order to cut in
1. Static stretching, first and without regret
A meta-analysis of 104 studies found that static stretching before training reduced strength by 5.4%. A separate review found it does not reduce next-day soreness either. The effect is dose-dependent and concentrated in holds over about a minute per muscle, so a brief stretch is roughly harmless, but as a use of a quarter of your session it is indefensible. Training through a full range of motion improves flexibility on its own.
2. The general warm-up
The only study we could find with a genuine no-warm-up control had 15 trained men bench, squat and curl at 80% of their one-rep max across four different warm-up conditions. Its finding, verbatim, was that performance was not influenced by warm-up.
Two honest caveats. A specific warm-up, meaning lighter sets of the movement you are about to do, remains useful when the load is heavy. And the reason to be relaxed about skipping the general warm-up is not that it is proven safe to skip, it is that no evidence exists either way for injury risk in resistance training. The warm-up and injury literature is almost entirely about team sports and lower-limb injuries.
The arithmetic is what matters here. A general warm-up runs five to fifteen minutes. On a fifteen minute session that is between a third of your time and all of it.
3. Duplicate exercises
Two exercises that load the same joints through the same range are one exercise wearing two names. A 2024 trial comparing front squats and back squats over twelve weeks found no difference in muscle thickness between them. Some variation helps; redundant variation is just time.
4. Isolation work, last and selectively
There is a popular claim that compound lifts cover everything and isolation work is optional. It is mostly true and more contested than it sounds, and the exceptions are specific enough to name.
Studies using MRI rather than a tape measure have found that the rectus femoris grew 13.2% from leg extensions versus 1.1% from leg press; that biceps curls beat rows for elbow flexor growth, 11.1% against 5.2%; and that overhead triceps work beat neutral-arm pressing for the long head, 28.5% against 19.6%. Squats do very little for the hamstrings, because the hamstrings are stretched at the hip and shortened at the knee at the same time.
So: cutting isolation work is the right first cut among your actual working sets, and it is a real trade rather than a free one. Four areas pay for it. Hamstrings, rectus femoris, the long head of the triceps, and the elbow flexors.
One technique that genuinely saves time
Pairing exercises that do not compete, such as a push with a pull, and alternating between them. A 2025 meta-analysis of 19 studies found this cut session time by roughly 37% with no loss of volume, strength, growth or endurance. A larger 8 week trial published in 2026 independently measured 36%. The cost is that it feels harder: perceived exertion was reliably higher.
The boundary matters. Pairing two exercises for the same muscle significantly reduces the work you complete. Push with pull, yes. Two chest exercises back to back, no.
Worth knowing what does not save time, despite the reputation: cluster sets actually add 10 to 20% to a session, and blood flow restriction training requires cuff setup and five to ten minutes of restriction per exercise. Both are useful tools. Neither is an answer to a short day.
About the seven minute workout
It deserves a correction, because it is the most-shared piece of training advice of the last decade. The source is a 2013 article in the American College of Sports Medicine's membership magazine. It is not a study. It has no participants, no methods and no results, and none of its 18 references tested the protocol.
The article itself says the circuit "can be repeated 2 to 3 times" and that following established guidelines of at least 20 minutes is recommended. Its own authors prescribed at least twenty minutes. The seven came from the headline.
Where this evidence is thin
We would rather say this than have you find it out later. Essentially every study above used sessions of 40 to 60 minutes. Nothing has been tested at fifteen. The case for a short session is assembled from the volume, rest and technique literatures rather than measured directly.
More importantly, the intuitive claim that shorter workouts improve adherence is not well supported. The largest test of an adjacent question, 188 studies and 8,928 participants comparing high intensity intervals against longer moderate exercise, found no adherence difference at all, and when measured by activity trackers rather than self-report it favoured the longer option.
We originally wrote here that the answer was a fixed slot, on the strength of the planning literature. That was an overclaim and we have corrected it. The headline figure for if-then plans covers goals in general; for physical activity specifically the effect is small, one well-powered gym experiment found nothing, and another found that paying people to train inside a fixed daily window produced fewer visits than letting them choose their time.
What does hold up is deciding the content in advance rather than the clock. Knowing what today's session is removes the part that stalls people without adding a rigid window to fail. We set that out properly in deciding is the hard part.

Common questions
Is a 15 minute workout actually worth doing?
Yes. Around four hard sets per muscle per week is enough to produce measurable growth, and the volume needed for each further increment rises steeply. The choice on a short day is not between a good workout and a bad one, it is between a worthwhile one and none.
Should I cut rest to fit more in?
No. On one minute of rest instead of three, the third set of an exercise loses about 30% of its reps and the last exercise of the session can lose two thirds of its volume. Growth tracks the work you complete, not the clock between sets.
Do I need to warm up?
A few lighter sets of the movement you are about to load heavily are worth keeping. A long general warm-up on an exercise bike is the first thing to go on a short day, and static stretching beforehand costs you around 5% of your strength.
Are three 20 minute sessions as good as one hour?
For muscle size they are equivalent at matched weekly volume. For strength, spreading the work across more sessions appears slightly better.
